Here is some advice that everyone should keep in mind when just beginning a weight lifting program, or even if you have been training for a while. It may increase your productivity, or save you some pain in the future
Perform weight training exercises three days a week but don't do the same routine two days in a row because muscles need time to rest and repair. You can perform upper body exercises on Monday, for instance, but do not repeat them on Tuesday. You can, however, lift for your lower body or your back on Tuesday.
Use correct form at all times and enjoy your weight training.
Preparing for Bench Press Recommendations
• Most people complete two or three sets of 8-12 repetitions of each exercise for maximum strength results. (This means you should feel pretty fatigued by rep number five or six and be struggling to lift that last repetition.) However, if you have been sedentary or are over 50 years old, only two sets of 10-15 repetitions at a lighter weight may be more appropriate.
• Prior to any kind of weight lifting, perform an 8-10 minute cardio warm-up to prepare your muscles for lifting, which increases circulation and prevents lifting injuries. A solid warm- up is as simple as walking in place or jumping rope.

Incorporating weight training (also referred to as strength training and resistance training) into one's overall fitness program can provide many benefits to a runner training for events ranging from the sprints to the marathon. In this section, the benefits of total body conditioning through a weight-training program will be highlighted. It is beyond the scope of this web site to discuss in depth the techniques and specific exercises regarding the use of free-weights or resistance machines such as Nautilus or Cybex. I recommend that you visit a gym in your area and consult with a weight-training or fitness instructor to receive a demonstration of the various exercises that can benefit your running as well as your overall health.
Benefits of a Weight Training Program
  • Upper Body - A strong upper body helps minimizes fatigue and stiffness in the arms, shoulders, and neck areas that in turn, enables a runner to maintain form late in a marathon or long run. Legs move only as fast as the arms swing. The runner with a strong upper body will find more power for the sprint to the finish line, an easier crank up a hill, and better balance when running on trails. In short, all of these add up to an ability to run faster and more efficiently.
  • Legs - Running creates a slight muscular imbalance in the legs as the hamstrings and calf muscles develop at a faster rate than the quadriceps and shins. Weight training helps address this imbalance. Additionally, strong quads and hips help protect these areas from a variety of injuries. Strong legs also offer protection from the possibility of injury when running at a fast pace downhill.

When I've finished listing all the benefits of weight training I think you'll be surprised. I even surprised myself when I finally got them down on paper.     Cycling regularly is great for lower body strength, but leaves a lot to be desired for the upper body muscle groups. And this can be a major liability - both for roadies who need that extra edge in road competitions and for mountain bikers who need this upper body strength to lift, jump, or just plain muscle heavier bikes over rough terrain and obstacles. A reasonable approach is to focus on building strength (not bulk) in the winter and then backing off to just maintain it during the peak riding season. Strength from the weight room will help with on the bike performance, but 3 sets of leg presses at 400 pounds is different from the riding demands of roughly 30,000 pedal strokes during a century. When you're riding, resistance is in the range of 10-40 pounds per pedal revolution. So for the riding season you need to convert that weight-room strength to cycling-specific power with intervals, training time trials, and hill work. WHY "MUSCLE UP"? 1.The upper body, including
